Heme vs. Non-Heme: Not All Iron Is Equal

Iron in food comes in two forms. Heme iron, found in meat, poultry, and fish, is absorbed relatively efficiently by the body, often in the range of fifteen to thirty-five percent of what is eaten. Non-heme iron, found in beans, lentils, tofu, spinach, and iron-fortified grains, is absorbed far less efficiently, generally under ten percent, and its absorption is more easily affected by other foods eaten at the same meal.

This does not mean non-heme sources are inadequate. It means the surrounding meal and a few simple habits matter more for people relying primarily on plant sources, whether by choice, culture, or circumstance, and it explains why the same amount of iron on paper can behave differently once it reaches the body.

The Vitamin C Pairing Trick

Vitamin C converts non-heme iron into a form the gut absorbs more readily, and the effect is well documented enough that it is a commonly recommended, low-effort habit. Adding citrus fruit, bell peppers, tomatoes, or a vitamin C-rich vegetable to a meal built around beans, lentils, or leafy greens can meaningfully boost how much iron is actually absorbed from that same meal.

This pairing matters most for people who eat little or no meat, since their iron intake depends more heavily on the less efficiently absorbed non-heme form. It is a simple, no-cost adjustment rather than a special supplement or product.

What Blocks Absorption: Tea, Coffee, and Timing

Tannins in tea and coffee, and to a lesser extent calcium in dairy, can significantly reduce non-heme iron absorption when consumed at the same time as an iron-containing meal. Studies have found that a cup of tea taken with a meal can reduce non-heme iron absorption by a substantial margin compared with the same meal eaten without it.

The practical fix is timing rather than elimination: having tea or coffee an hour or so before or after an iron-rich meal, rather than alongside it, largely avoids the interference while letting you keep both habits.

Who Tends to Need More

Iron needs are higher during menstruation, pregnancy, and rapid growth in childhood and adolescence, and people who donate blood frequently or follow a largely plant-based diet may also need to pay closer attention to intake and absorption habits. This is general education, not an individual recommendation, since needs vary by age, sex, and health status.

Low hemoglobin and low ferritin together often point toward iron deficiency, while a low ferritin with normal hemoglobin can reflect depleted iron stores before anemia develops. If a report shows either of these trending low, it is worth discussing with a clinician rather than self-treating with high-dose supplements, since excess iron carries its own risks.
